Leg Stability and Strength for Throwers
Why Leg Stability Matters
Every throw begins at the ground. The legs must produce force while keeping the ankles, knees and hips controlled as the athlete accelerates, turns, blocks or recovers. Good leg stability helps maintain balance, keeps the joints aligned and allows force to travel efficiently through the body into the implement.
Stability does not mean keeping the joints rigid. It means having enough strength and control to reach an effective position, hold it briefly and move out of it safely.
Train Both Sides of Each Joint
Muscles commonly work in opposing or antagonistic pairs. One group produces a movement while the opposing group controls or reverses it. Both sides should be trained:
Hip abductors move and stabilise the leg outwards; adductors draw it inwards.
Quadriceps straighten the knee; hamstrings bend it.
Ankle dorsiflexors lift the foot; plantar flexors point it downwards.
Ankle invertors turn the sole inwards; evertors turn it outwards.
Balanced strength helps the joints remain controlled in different throwing positions.
Hip and Pelvic Stability
Move one leg out to the side while keeping the pelvis level and the supporting leg steady. Do not lean away from the working leg.
Draw the working leg towards and slightly across the body. Keep your trunk upright and control the band as the leg returns.
Place a looped band above the knees. Take controlled sideways steps while keeping the toes forwards, knees aligned and tension in the band. This trains the hips to stabilise the pelvis while moving.
Knee Strength and Stability
Resistance-Band Knee Extension
Sit upright and straighten the knee against the band. Pause briefly, then lower the foot slowly. This strengthens the quadriceps at the front of the thigh.
Pull the heel backwards against the band without lifting or twisting the thigh. Return slowly. This strengthens the hamstrings, which oppose the quadriceps and help control the knee.
Single-Leg Band Knee Extension
Stand with the band behind the knee. Bend the knee slightly and then straighten it against the resistance while maintaining balance. Keep the knee aligned over the foot rather than allowing it to collapse inwards.
Ankle Strength and Stability
Band-Resisted Ankle Dorsiflexion
Pull the toes towards the shin against the band. Keep the knee and lower leg still and return under control.
Band-Resisted Ankle Plantar Flexion
Press the foot down as if operating a pedal. Control the band as the foot returns instead of allowing it to snap back.
Turn the sole of the foot gently inwards against the band. The movement should come from the ankle, not from rotating the knee or hip.
Turn the sole of the foot outwards against the band. Keep the lower leg still and use a small, controlled range.
Combined Leg Stability
Single-Leg Balance with Band Resistance
Stand on one leg while holding a band anchored to the side. Resist its pull while keeping the pelvis level and the ankle, knee and hip aligned. Begin with the hands close to the body; moving them farther away increases the difficulty.
How to Use These Exercises
Begin with a light band and concentrate on control.
Hold a wall, chair or other secure support when needed.
Start with 8–12 slow repetitions on each side.
Train both legs, even if one is your preferred blocking or support leg.
Increase resistance only when you can maintain good alignment.
Secure bands carefully and check them regularly for damage.
Stop if an exercise causes joint pain, swelling or instability.
